1. The Hundred


"A complete squeeze-out of the lungs is an absolute requirement for proper breathing."


Exercise #1 wakes up the circulatory system through dynamic breathing and core engagement. Keep the pump vigorous, exhale fully to clear the lungs, and set the tone for the entire mat flow.


  1. Rolling Like a Ball


"Patience and persistence are vital qualities in the ultimate accomplishment of any worthwhile endeavor."


A movement that massages the spine while challenging balance and control. Maintain a tight C-curve, initiate the roll strictly from your deep powerhouse, and avoid letting your head touch the mat.


  1. The Roll Up


"If your spine is inflexibly stiff at 30, you are old. If it is completely flexible at 60, you are young."


The ultimate test of spinal articulation. The Roll Up relies on deep abdominal control rather than momentum to peel off the mat vertebra by vertebra, building a resilient, supple spine.


4. The One Leg Circle


"Contrology develops the body uniformly, corrects wrong postures, restores physical vitality, invigorates the mind, and elevates the spirit."


Stability meets mobility. While one leg traces precise, controlled circles overhead, your pelvic bowl and shoulders remain anchored to the mat. Precision over speed, every single time.
