Beyond the 30-Gram Cap: What the New Science Says About Protein Absorption

For years, the gold standard in sports nutrition was clear: cap your protein at 20–30 grams per meal because anything extra is "wasted." Landmark research published in Cell Reports Medicine (Trommelen et al., 2023) is challenging that long-held rule.



  • The Myth of the 30 gram of Protein Upper Limit: The idea that your body discards excess protein stems from older studies measuring acute muscle protein synthesis (MPS) over short windows (2–4 hours). Newer research shows the human digestive tract simply slows down gut transit time to digest, absorb, and use much larger boluses of amino acids over extended periods.


  • Anabolic Flexibility: Your body doesn't hit a wall at 30 grams. Larger protein doses (such as 50g–100g in a single meal) result in a prolonged, sustained release of amino acids into the bloodstream, continuing to fuel tissue repair long after you finish eating.


  • Practical Fueling Strategy: You don't need to stress over eating tiny, perfectly timed protein portions every 3 hours. Focus on hitting your total daily protein target—typically 1.2–1.6 g/kg of body weight for active adults—through whole-food sources split across meals that fit your daily routine.
